Diet and food guidance for weight loss

Introductory summary
Half vegetables, quarter protein, quarter grains; measure oil, rice and rotis; ban nothing, portion everything.
Weight-loss eating is not a special diet - it is the normal Indian plate with portions and proportions corrected, kept long enough to work.
The structure that works: a moderate calorie deficit (roughly 400-500 below your maintenance) built from real food. Half the plate vegetables (sabzi, salad), a quarter protein (dal, chana, rajma, paneer, curd, eggs, fish, chicken), a quarter grains (roti or rice - measured, not heaped). Protein and vegetables at this proportion keep you full on fewer calories, which is the whole game.
Practical rules with the most return:
- Measure the calorie-dense items: oil (all oils are ~120 calories per tablespoon - ghee included), rice, rotis, sweets. You do not need to count everything - just stop free-pouring oil and free-stacking rotis.
- Kill the sugary drinks and the daily chai-with-sugar habit, or account for them.
- Fruit whole, not juice. Sweets and fried food as planned occasions, not daily endings.
- Do not skip meals into evening ravenousness - regular timing controls intake better than willpower.
What does not need to happen: no food group must be banned. Rice is not the enemy - portion is. Ghee is not poison - quantity is. Fad rules (no-carbs, no-dinner, only-liquids, keto-by-default) mostly work by cutting calories the hard way, then rebound when normal life resumes.
If you want a number: most adults lose steadily at 1200-1500 (women) / 1500-1800 (men) calories with activity - but a dietitian personalizing to your body, region and health beats any generic figure.
Special note for medical conditions: diabetes, thyroid disease, PCOS, kidney disease and pregnancy each modify the plan - get tailored advice rather than a template.
Ayurvedic view (interpretive): classical guidance - lighter meals, more vegetables and legumes, fewer sweet-heavy items, eating to comfortable fullness - matches the structure above within an interpretive framework of limited evidence. Portions and consistency carry the result.
Remember: half vegetables, quarter protein, quarter grains; measure oil, rice and rotis; kill sugary drinks; ban nothing, portion everything. Boring, repeatable, effective.
